The bench press and pull-up are compound movements, so they must be used in the full range of motion for optimal results. In all training, however, you should always use an effective range of motion to build strength. In addition, the strength gains you'll achieve using a full range of motion are minimal. If your goal is more muscle mass and strength, focusing on an effective amount of strength is crucial. If you work primarily on power and strength, the full range of motion is far less effective than using very little weight. The most effective ranges of motion for upper-body weightlifting are often closer to 50-70% of 1 RM. The bench press is, by far, the most popular exercise in strength training for many reasons. This movement is fairly easy to perform without the use of weights or straps, although it's best to start out very light and work your way up. When it comes to using a bench press with weights, it's best to load the barbell in a relatively narrow range, using heavy straps and using straps with a bar-width-to-length ratio of 6:1 or greater. You can begin with a weight that's close to your 1RM for the movement and add weight as needed to increase the weight you use.
